Your core is not just your abdominal “six-pack”. It is the whole system of muscles around your spine and pelvis — abdominals, obliques, lower back, glutes and diaphragm — that keeps your torso stable while your arms and legs produce force. Training it well means teaching it to resist unwanted movement, not just to bend forward again and again.
Each of the workouts below takes 10 to 15 minutes. Add one to the end of two or three sessions a week.
Workout 1: Anti-extension
These exercises train your core to stop your lower back from arching.
- Front plank — 3 × 30–45 seconds
- Dead bug — 3 × 8 slow reps per side
- Ab wheel or stability-ball rollout — 3 × 6–10 reps
Keep your ribs pulled down and your lower back flat against the floor during dead bugs. Quality matters more than duration.
Workout 2: Anti-rotation
Your trunk constantly resists twisting forces when you carry, push and pull with one side of your body.
- Pallof press — 3 × 10 per side
- Bird dog with a 3-second hold — 3 × 6 per side
- Half-kneeling cable chop — 3 × 8 per side
Move the arms or legs while the torso stays completely still. If your hips shift, reduce the load.
Workout 3: Loaded carries
Carries are one of the most underrated core exercises in the gym. They build grip, posture and full-body stability at the same time.
- Farmer carry — 3 × 30 metres, heavy
- Suitcase carry (one hand) — 3 × 20 metres per side
- Front-rack kettlebell carry — 3 × 20 metres
Walk tall, take short steps and do not let the weight pull you sideways.
How to progress
Once you can complete every set with perfect control, make it harder in small steps: add five seconds to holds, slow the tempo, add a little weight or increase distance. Progressing gradually keeps the work challenging without sacrificing form.
A note on crunches
Crunches and sit-ups are not “bad”, but they only train one function of the core. A balanced plan includes anti-extension, anti-rotation and carrying work — exactly what you will find in our Core Flow Yoga and Grid Circuit classes.
